The 500m Pyramid isn’t just a workout; it’s an ego check. If you’ve been plateauing with your steady-state “cardio jogs,” it’s time to introduce your nervous system to some actual velocity.

At Healthy & Shape, we don’t just run for distance; we run for efficiency. Pyramid intervals are the gold standard for increasing your $VO_2$ max and teaching your body how to flush lactic acid while under fire. Plus, everything is 10% less miserable when you have your squad hitting the splits with you.


🏃‍♀️ THE 500M PYRAMID PROTOCOL

Why this builds elite engines:

  • 🏗️ The Builder (70%): This is your “controlled heat.” You’re priming the aerobic system without redlining too early.
  • 🔥 The Threshold (85%): This is the “pain cave” entry. You should be breathing heavy enough that a conversation is impossible.
  • 🚀 The Breaker (100%): Total anaerobic depletion. Form might flicker, but the effort is absolute.

The Intensity Ratio:

To ensure you aren’t coasting, aim for:

$$Target\ Intensity = \frac{Current\ Pace}{Max\ Sprint\ Velocity} \approx 0.95$$

(In short: move your legs faster than your brain thinks is polite.)

If you want to get faster, you have to stop running at the same “comfortable” pace every day. Your body is a master of adaptation—if you don’t challenge it with structure, it stays exactly where it is.

The Tuesday Track Session:

  • Rep 1: 500m @ 70% (Find your rhythm)
  • Rep 2: 500m @ 85% (Find your grit)
  • Rep 3: 500m @ 100% (Find out what you’re made of)
  • Rest: 90 seconds walking recovery between reps.

Speed is a team sport. It’s a lot harder to quit on that final 100m when your girls are kicking right next to you. 🧱🏆
